Best way to use a stopwatch for running splits and lap times
Using a stopwatch for running is about laps, not the total. How to take splits, what to record, and which numbers actually tell you something.
A stopwatch for running is only useful if you take laps, because the total time tells you what happened and the splits tell you why. Anyone can run 5K in 24 minutes. The interesting question is whether that was five even kilometres or a fast first one and four apologies.
Split vs lap, since everyone mixes them up
- Lap time: the duration of one segment on its own. Kilometre three took 4:42.
- Split time: the cumulative elapsed time at that point. You crossed 3K at 14:10.
Most stopwatches show both when you hit the lap key: the running total and the segment. Both matter. Lap times tell you about pacing consistency; splits tell you whether you are on target for a goal time.
The stopwatch records laps with the L key so you can take one without looking down, which matters on a track where looking down is how you end up in lane four.
What to actually record
For a track session, take a lap at every repetition and every recovery. The recovery times are the ones people skip and they are the more honest data: if your 400m repeats are holding at 82 seconds but your jog recoveries have crept from 2:00 to 2:40, you are not holding the session, you are extending it.
For a road run, lap every kilometre or mile. For a long run, lap at the halfway point at minimum so you can check whether you negative split.
A session worth recording looks like this:

Rep 5 tells you the session was one rep too long, or the target was two seconds too fast. Without lap times, that session is just “did 5 x 400, felt hard.”
Negative splits, and why they are the goal
Running the second half faster than the first is called a negative split, and it is how most distance records have been set. The physiological reason is boring but real: going out too fast early accumulates lactate and burns through glycogen at a rate you cannot sustain, and there is no way to give that back later.
Practically, aim for the first kilometre of a 5K to be 5 to 10 seconds slower than your target average, and the last to be 10 to 15 seconds faster. It will feel wrong at the start. It will feel considerably less wrong at 4K.
Check this with the split, not with feel. Feel at kilometre one is a liar and says you are going slowly at every speed.
Running the session
Start the stopwatch at the beginning of the warm-up or at the first rep, but pick one and stick to it, because comparing sessions across weeks only works if you measured the same thing.
Keyboard shortcuts cover it: Space starts and stops, L takes a lap, R resets. Fullscreen mode makes the digits large enough to read from arm’s length on a phone propped against a bag.
Timing is based on timestamps rather than a ticking counter, so if the phone screen sleeps mid-rep the elapsed time is still correct when it comes back. That is not true of every browser timer and it is an unpleasant thing to discover at rep six.
Interval work where the clock runs you
There is a difference between timing yourself and being timed. Splits are for the first. When you want fixed work and rest, so you are not deciding when to start the next rep, use an interval timer instead. 1:1 running intervals and 30 second sprints with 90 seconds rest are both standard shapes and both preset.
The rule of thumb: track repeats at a fixed distance want a stopwatch, because distance is the constant and time is the measurement. Time-based intervals want an interval timer, because time is the constant and the distance is whatever you managed.
One thing worth doing
At the end of a session, write the laps down somewhere that is not the timer. Three months of lap times is a training log. A stopwatch you reset is nothing.
